High protein breakfast meal prep, and what each one actually gets you
Seven make-ahead breakfasts from 24 to 40 g of protein, what each needs to reach 30, 40 or 50 g, and which ones freeze. Macros estimated per serving.

Of the seven make-ahead breakfasts here, six reach 30 g of protein a serving on their own, one reaches 40 g, and none reaches 50 g. Pick your target first, then the breakfast, and the table below shows the smallest thing to add to any that fall short.
That order matters because lists of breakfast ideas rarely give the number. If your target is 50 g, no amount of choosing between egg muffins and overnight oats will get you there, and it is better to know that on Sunday than on Wednesday. If you have no target yet, how to hit your protein goal sets one from your body weight and splits it across the day.
What each breakfast needs to reach your target
Pick a target. Anything already there says so; anything short gets the smallest everyday addition that closes the gap.

Protein and calories are estimates per serving, calculated from typical ingredient values rather than measured. Fridge and freezer times for the cooked egg dishes and the tofu bowl follow the FoodSafety.gov cold storage chart, which gives 3 to 4 days chilled for cooked dishes and 2 to 3 months frozen for baked egg dishes, and notes that freezer times are for quality only. The yogurt jar and oat times are for texture, not safety.
Which ones are worth making
For the most protein per calorie, the egg bites. About 9 g of protein for every 100 kcal, the highest here. They are also the smallest breakfast on the page, so they suit someone eating lightly or pairing them with something else.
For a breakfast you do not have to think about for a month, the burritos. They freeze for two to three months, reheat from frozen, and at an estimated 38 g they clear 30 with room to spare.
For something sweet, the overnight oats. At 39 g they are the highest of the dairy options, though they are also the only breakfast here that uses protein powder. The pancakes and the yogurt jars get to 30 g without it.
For a vegan breakfast, the tofu scramble bowl, which is also the only one that reaches 40 g on its own.
The five without a recipe page, in brief
The burritos and the oats have full recipes on this site. The other five are simple enough that a ratio and the two things that go wrong will get you there.
Cottage cheese egg bites
Blend 8 eggs with 250 g of cottage cheese until completely smooth, then stir in 60 g of grated cheddar and 100 g of spinach that you have wilted and squeezed dry. Divide between 12 holes of a greased muffin tin and bake at 160C fan (180C conventional) for 20 to 25 minutes, until the centres are just set. Three bites is a serving, so the batch makes four.
Pull them while they still wobble slightly. They keep cooking as they cool, and an egg bite that looks done in the oven is rubbery by the time you eat it. Squeeze the spinach properly. Any water left in it ends up in the bottom of every bite as a grey layer.
Egg and ham muffins
Beat 8 eggs with a pinch of salt, pour them into a 20 cm square tin lined with baking paper and bake at 160C fan for 15 to 18 minutes, until set. Cut into four squares. Each muffin is a toasted wholemeal English muffin, an egg square, 40 g of lean ham and a 20 g slice of cheddar.
Toast the muffins and let everything cool before you assemble. Warm bread wrapped in cling film steams itself soggy in the freezer. To reheat, wrap one in a damp paper towel and microwave from frozen for about two minutes, turning once.
Cottage cheese oat pancakes
Blend 100 g of rolled oats until they look like coarse flour, then add 200 g of cottage cheese and 4 eggs and blend again until smooth. Rest the batter for five minutes. Cook in a lightly oiled non-stick pan over a medium-low heat for about two minutes a side. It makes six pancakes, three a serving, and the estimate leaves out the film of oil in the pan.
Keep the heat lower than you would for ordinary pancakes. Cottage cheese browns fast, so a pan hot enough for flour pancakes burns the outside before the middle sets. Freeze them layered with baking paper and toast straight from frozen.
If you would rather have fluffy flour pancakes at a similar number, the high protein pancakes get about 30 g a plate from Greek yogurt and egg whites, with no powder.
Greek yogurt jars
For each jar, stir 15 g of chia seeds into 250 g of 0% Greek yogurt and top with 100 g of berries. Keep 30 g of granola in a separate pot and add it in the morning, because granola stored on yogurt is soft by breakfast.
Full fat Greek yogurt tastes better and changes the numbers more than you might expect: by our estimate it adds about 95 kcal a jar and takes away about 3 g of protein. Worth it if 30 g is your target and calories are not.
Tofu scramble bowls
For four bowls, press 600 g of firm tofu for 15 minutes, crumble it into a hot non-stick pan, and cook for about 8 minutes with turmeric, cumin, smoked paprika and salt. Divide between containers with two drained tins of black beans, 400 g of potatoes roasted in 20 g of olive oil, and 200 g of roasted peppers.
Press the tofu. Unpressed tofu steams instead of browning and leaves a pool of water in the container. Season it harder than feels right. Tofu takes salt the way potatoes do, and kala namak, an Indian black salt, gives it an eggy note if you want one. These do not freeze well: the potato goes grainy.
Freezer breakfasts, and which ones actually freeze
Four freeze well: the burritos, the egg and ham muffins, the egg bites and the pancakes. For the egg dishes, the FoodSafety.gov cold storage chart gives two to three months frozen, and notes that freezer times are about quality, because food kept at -18C stays safe indefinitely.
The yogurt jars and the oats do not freeze in any useful sense, and the tofu bowls lose their potatoes to it. Those three are fridge breakfasts for the next few days.
The practical split for a week is one of each: a freezer batch that covers weekday mornings for a month, and a fridge batch made on Sunday for variety. High protein meal prep builds lunches and dinners around the same freezer, at about 100 g of protein a day.
Without protein powder
Six of the seven use none. The overnight oats use 15 g, which is where most of their lead over the yogurt jars comes from. If you would rather skip powder, the yogurt jars at 32 g and the tofu bowl at 40 g are the closest substitutes, and the oat recipe explains why powder is also the ingredient most likely to ruin the texture.
Vegetarian and vegan
The egg bites, the pancakes, the yogurt jars, the oats and the burritos are all vegetarian. The burritos surprise people: there is no sausage in them, and the protein comes from whole eggs, egg whites, black beans and cheese. The muffins are the one breakfast here with meat, and swapping the ham for a second egg square takes them to an estimated 36 g.
The tofu scramble bowl is the only vegan breakfast here. In the table it draws its top-ups from soy milk and more tofu rather than dairy, so every suggestion stays vegan.
Does any of this change the macros?
Yes, and the easiest lever is not the breakfast but what goes with it. A 250 ml glass of milk adds an estimated 8 g of protein, which is enough to take three of these breakfasts to 40 g or beyond, and it costs nothing in prep time.
Every figure on this page is an estimate calculated from typical ingredient values, rounded, and never measured. Brands vary, eggs vary and a heaped scoop is not a level one, so treat a 30 g estimate as somewhere either side of 30. The reasons are set out in why recipe macros are estimates.
The full recipes for two of these are on the site: freezer breakfast burritos and protein overnight oats.

Common questions
Six of the seven make-ahead breakfasts on this page reach it on their own, by our estimates: egg and ham muffins and cottage cheese oat pancakes at about 30 g, Greek yogurt jars at 32 g, freezer burritos at 38 g, protein overnight oats at 39 g and tofu scramble bowls at 40 g. The one that falls short is three cottage cheese egg bites at about 24 g, and a 250 ml glass of milk closes that gap. All figures are estimates calculated from typical ingredient values.
Only the tofu scramble bowl reaches 40 g by itself, and the overnight oats come within a gram. Everything else needs a small addition. A glass of milk takes the yogurt jars, the burritos and the oats to 40 g or more, and 100 g of cottage cheese does the same for the muffins and the pancakes. The table on this page works it out for each breakfast.
None of these breakfasts gets there alone, and it is worth knowing that before you try. Fifty grams at breakfast means a large portion or a second protein source. The smallest additions are 100 g of cottage cheese with the oats, two boiled eggs with a burrito, or, for the vegan tofu bowl, another 100 g of tofu. Protein figures are estimates.
Look for protein and bulk together rather than protein alone. On this page that is the tofu scramble bowl, which carries black beans and potato as well as tofu, and the freezer burritos, which carry beans and a tortilla. The egg bites are the most protein per calorie here, but at about 270 kcal they are a small breakfast, and many people will want something beside them.
